Strength Training as a Pillar for Endurance Athletes
Renan Maza emphasizes that strength training should be seen as the foundational activity for any sport. It serves a dual, crucial function for endurance athletes:
- Injury Prevention: It helps withstand the physical demands of intense training, preparing the body for the repetitive stress of long distances.
- Performance Enhancement: It improves the physical capabilities required for superior performance. A stronger athlete can apply more force in their sport-specific movements, which translates to increased speed. Furthermore, strength training increases durability, allowing the athlete to maintain performance longer with less relative effort and fatigue.
For specific disciplines like trail running, strength exercises such as jumps can mitigate impact during descents and enhance uphill performance, making the athlete safer and more efficient.
Demystifying Myths: Muscle Mass and Pace
One of the biggest fears among triathletes is gaining too much muscle mass and, consequently, becoming slower or heavier. Renan clarifies that gaining significant muscle mass is a difficult process, and slowness is more related to how strength training is executed than to weight gain itself. The focus should be on intensity with low fatigue levels.
An effective routine, according to Renan, can be as simple as: twice a week, with four to five exercises (two for upper body, two to three for lower body or core), performed in two to three sets, totaling just 40 to 45 minutes of training. The secret is to train with intensity to build strength, keeping fatigue levels low so as not to compromise subsequent endurance workouts.
When and How to Integrate Strength Training
Ideally, strength training would be done at a different time than sport-specific endurance training (e.g., strength in the morning, endurance in the afternoon), but a triathlete's reality doesn't always allow for this. A good alternative is to perform strength training immediately after an endurance workout, with a short break for nutrition. The choice of day also matters: training on a light workout day might favor strength performance but could accumulate fatigue. Training on an intense workout day might allow for rest the following day.
Regarding exercises, the priority should be on multi-joint movements that engage several joints and muscle groups simultaneously, such as squats, deadlifts, and push and pull exercises. These are more efficient, optimize time, and provide greater transfer of strength to sport-specific movements, in contrast to isolated exercises which can cause excessive fatigue in a single muscle without functional benefit.
The Importance of Pliometrics and Core Training
Not all strength training needs to be done in a gym with weights. Sport-specific movements, such as uphill and downhill trail running, are already forms of strength training. To complement this, Renan highlights:
- Pliometrics: Essential for endurance athletes. These exercises work the stretch-shortening cycle, focusing on reactive strength (e.g., dropping from a box and jumping, like Lance Armstrong's training). It improves ground reaction capability, movement economy, and joint control, which is crucial for running faster and attenuating load.
- Core Training: Paramount for support and stability. The core isn't just the abdomen and lower back; it's a "cylinder" that includes the diaphragm and pelvic floor. The best way to train it is through standing and compound exercises, such as squats and deadlifts, by activating the pelvic floor and controlling breathing, which generates much greater activation than isolated abdominal exercises.
Resistance bands, on the other hand, are better suited for warm-ups or physical therapy, as their strength demand is low and resistance is highest at the end of the movement, which doesn't align with the need for explosive strength at the beginning of a sport-specific movement.
Intelligent Intensity and Periodization
Instead of focusing solely on heavy loads, Renan suggests training with maximum speed intention in each repetition, even with light to moderate loads. This develops strength without generating the excessive fatigue associated with high repetitions or maximum loads, allowing the athlete to work on endurance in their sport-specific training. The ideal is to perform few repetitions (4 to 8) at the highest possible speed, always keeping repetitions in reserve.
Strength training periodization can be done in shorter blocks (6 to 12 weeks), with progression in load and exercise complexity, rather than long, fixed cycles. The goal is to constantly improve the ability to apply force, adapting the training to the athlete's needs.
Consistency is Key
The most common mistakes are training with low intensity or too slowly, without aiming for movement speed. For the elderly, the focus isn't on lifting heavy loads but on developing speed to improve reaction capability, which is crucial for preventing falls. Strength training after age 40 becomes indispensable. The idea that women should train drastically differently from men is a myth, although there are specific considerations. Stretching does not replace strength training.
Regarding integration with modalities like CrossFit or Hyrox, Renan warns that the high volume and intensity of these activities can conflict with triathlon performance if the goal is to excel in both. It's necessary to find a balance and prioritize. The final message is clear: consistency is more important than volume. A little training, done regularly, will bring more benefits than sporadic and intense sessions.
